The baseline comes from the European Food Safety Authority's dietary reference values: adequate intakes of 2.0 L/day for women and 2.5 L/day for men of total water under moderate conditions. "Total" matters, food typically supplies 20 to 30% of it, so the drinking target is lower than the headline figure and the results panel shows both.
For exercise, the calculator adds your chosen sweat rate times training duration. The 0.3 to 2.0 L/h slider range reflects the span reported in the ACSM's position stand on exercise and fluid replacement (Sawka et al., 2007); most people training moderately indoors sit near the lower half.
Interpreting your result
Treat the output as a guideline centre-point, not a daily quota. EFSA's values are adequate intakes, amounts that keep typical healthy people well hydrated, rather than minimum requirements, and day-to-day needs move with heat, activity, body size and diet. Pale-straw urine and rarely feeling thirsty are better evidence of adequate hydration than any counted litre.
Limitations
- Individual needs vary widely; kidney conditions, heart failure, pregnancy and some medications change fluid requirements, follow medical advice over any calculator.
- Sweat rate is the biggest unknown; weighing yourself before and after a hard session (1 kg ≈ 1 L) beats guessing the slider position.
- Drinking far beyond losses risks hyponatraemia. More is not better.

- How much water should I drink a day?
- EFSA's adequate intakes are 2.0 L/day for women and 2.5 L/day for men of total water, which includes the 20 to 30% that typically comes from food. This is a guideline for temperate conditions, not a prescription.
- Is the 8-glasses-a-day rule real?
- It has no clear scientific origin. The EFSA figures used here are the closest thing to an evidence-based European reference, and thirst remains a genuinely useful signal for most healthy people.
- How much extra should I drink when training?
- Sweat rates typically run from about 0.5 to 2 litres per hour depending on intensity, climate and the individual (ACSM position stand). The calculator adds your chosen rate times your training hours.
- Can I drink too much water?
- Yes, drinking far beyond losses can dilute blood sodium (hyponatraemia), which is dangerous. Spread intake through the day and let thirst guide you during long exercise.
